How to Read a Supplement Label

Two bottles sit side by side. Same mineral on the front, same number in large type, and one of them costs four times the other. Nothing on the front of either bottle explains the gap.

The explanation is always on the back, and it is usually not hidden. It is simply written in a format most of us were never taught to read.

This is a guide to that format. It covers what each part of a supplement panel means, which numbers are comparable between products and which are not, and the handful of places where a label is technically accurate and still easy to misread. It is about the packaging, not about what any supplement does.

The panel has a different name depending on where you are standing

Buy a supplement in the United States and the box on the back is headed Supplement Facts. Its contents are set by the Food and Drug Administration.

Buy in the European Union or the United Kingdom and you get a nutrition declaration built around Nutrient Reference Values. In Australia and New Zealand, most supplements are regulated as listed medicines, carry an AUST L number, and express amounts against the Recommended Dietary Intake.

The regulatory machinery differs. The reading skills do not. Every one of these formats has to tell you a serving size, what is in that serving, how much of it there is, and what else is in the product. Learn the American panel and you can read all of them, because it is the most prescriptive of the three and the one most international brands design to.

Start at the serving size, because everything else is a fraction of it

The serving size is the unit the entire panel is denominated in. Change it and every number underneath it changes with it.

This matters because serving sizes are not standardised across brands. One magnesium product declares its content per capsule. The next declares per two capsules. Both are honest, and a straight comparison of the two big numbers on the front is meaningless.

A worked example. Product A says 400 mg per serving, serving size two capsules. Product B says 250 mg per serving, serving size one capsule. Per capsule, A gives 200 mg and B gives 250 mg — so the product with the smaller headline number is the stronger one, and the bottle of 120 capsules that looked generous is really a bottle of 60 servings.

First habit to build: never compare two products until both are expressed per capsule, per scoop, or per millilitre.

Servings per container is the price tag in disguise

Directly beneath the serving size sits the number of servings in the container. It is the only figure that turns a shelf price into a cost you can actually compare.

Divide the price by the servings per container and you have cost per serving. Do that for both bottles and the four-times price gap in the opening paragraph usually shrinks to something small, or occasionally inverts.

There is a second use for this number. A container with 30 servings and a direction to take it twice daily is a fifteen-day supply. Anyone who has quietly re-ordered a “monthly” supplement every three weeks has met this one.

%DV, NRV and %RDI — what the percentage is measuring

Next to each nutrient sits a percentage. In the US it is the Percent Daily Value; elsewhere it is a percentage of the NRV or the RDI.

Whatever it is called, it answers one question: how does the amount in this serving compare with a single official reference figure for the general population?

Three things follow from that, and all three are regularly misunderstood.

The reference figure is a population average, not a target set for you. It is not a dose, and it is not a recommendation about what you personally need.

The reference figures differ between countries. The same product sold in the US and in the EU can carry different percentages for the same quantity, because the denominator changed, not the contents.

And more is not automatically better. A percentage in the hundreds tells you the serving is a large multiple of the reference figure. Whether that is appropriate is a question for a health professional who knows your circumstances, not a question the label can answer. Some ingredients carry no percentage at all, just a symbol and a footnote reading Daily Value not established. That is not a red flag. It means no official reference figure exists for that ingredient — which is true of a great many botanicals, amino acids and specialty compounds. It does mean the label gives you no yardstick, so the amount in milligrams is all you have to compare on.

Elemental weight versus compound weight — the misreading that costs the most money

This one is worth slowing down for, because it is where the largest real differences between products hide.

Minerals are not sold as pure metal. Magnesium, zinc, iron, calcium and the rest are supplied bound into a compound, and the compound weighs more than the mineral inside it. A capsule containing 500 mg of a magnesium compound does not contain 500 mg of magnesium.

The proportion varies enormously depending on which compound was used — as a rule, the heavier the molecule wrapped around the mineral, the smaller the share of the capsule that is the mineral itself.

A US Supplement Facts panel handles this for you. The amount listed in the nutrient table is the elemental amount: the mineral itself, not the compound. The compound appears separately, usually in the ingredients list or in brackets.

The trap is the front of the pack, which is not bound by the same rule. A label can legitimately print a large compound weight in the biggest type on the bottle while the panel on the back records a far smaller elemental figure. Both numbers are true. Only one of them is comparable to the number on the bottle beside it.

Second habit to build: for any mineral, find the figure inside the nutrient table and ignore the front of the pack entirely.

Proprietary blends

Sometimes a group of ingredients appears under a single heading with one total weight — a “Recovery Blend, 1,200 mg” with six ingredients listed beneath it.

The rule in the US is that the blend’s total weight must be given, and the ingredients inside it must be listed in descending order by weight. What does not have to be disclosed is how that total splits between them.

So a 1,200 mg blend might be 1,100 mg of the cheapest ingredient and 20 mg of each of the other five. Or it might be evenly divided. The label is the same either way.

The descending-order rule is still useful. It tells you the running order, and an ingredient listed last in a blend is present in the smallest quantity of the six. If the ingredient you are buying the product for sits at the bottom of the list, that is worth knowing.

Blends are not inherently deceptive; some genuinely protect a formulation. But between a product that discloses every quantity and one that does not, only one of them can be compared with anything else on the shelf.

Other ingredients

Below the nutrient table sits a second list, usually headed “Other ingredients”. Capsule shells, binders, flow agents, bulking agents, sweeteners, colours, preservatives.

Read it for three reasons.

Allergens and dietary restrictions live here — gelatine in a capsule shell, lactose as a bulking agent, wheat-derived ingredients, shellfish-derived glucosamine. It is also where you find out whether a vegetarian product is genuinely vegetarian, since the shell is as much a part of the product as the contents.

Length is informative, though not in a simple way. A very long list on a simple product invites the question of what all of it is doing. A very short one can mean a cleaner formulation or can mean a tablet that will not hold together.

And this list is where a great many “free from” front-of-pack claims either are or are not supported by the product itself.

Dosage form changes the practical answer

A capsule, a tablet, a soft gel, a powder, a gummy and a liquid can all deliver the same compound. They differ on things the nutrient table does not record: how easy the product is to swallow, how it tastes, how stable it is once opened, how precisely you can take a partial dose, and how much of the price is packaging rather than contents. Gummies deserve a specific note, because they are the fastest-growing format and the one where the panel most often surprises people. They typically contain added sugars or sugar alcohols, and they usually require two or three units per serving. Both facts are on the label.

Batch number, expiry and storage

Three small pieces of print at the bottom of the pack, and all three are worth a glance.

The batch or lot number is what any recall or quality query is traced through. Keep the bottle, not just the contents.

The expiry or best-before date is a statement about potency over time. Buying twelve months of something with four months left on it is buying a smaller quantity than you think.

The storage line matters more for some products than others. Oils and probiotics in particular carry real storage conditions, and a product that has spent a summer in a hot warehouse or a car boot has not been stored as its label specifies.

The certification seals

You will see marks from USP, NSF and others on some products and not on others.

Broadly, these programmes verify manufacturing quality — that what the label says is in the bottle is in the bottle, at the stated amount, without specified contaminants, made under recognised manufacturing practices. That is a genuine and non-trivial assurance.

What they do not do is verify that the product works. No third-party quality seal is a statement about efficacy, and reading one as though it were is the most common mistake made about them.

A sixty-second checklist

  1. Serving size — how many units make one serving?
  2. Servings per container — divide the price by it.
  3. For minerals — find the elemental amount in the nutrient table, not on the front.
  4. Any proprietary blends — is the ingredient you care about near the top or the bottom?
  5. Other ingredients — allergens, and anything you avoid.
  6. Expiry date — enough runway for the quantity you are buying.
  7. Now, and only now, compare the two products.

When to ask a professional instead of a label

A label cannot tell you whether a supplement is appropriate for you. That question involves your medical history, anything else you take and your individual circumstances, and it belongs with your doctor or pharmacist.

That conversation matters particularly if you take prescription medicines, since a number of common supplements interact with common medications; if you are pregnant or breastfeeding; if you are buying for a child or an older relative; or if you have a diagnosed condition of any kind.
