There is a particular kind of person — you may be one, I have certainly been one — who goes to a gym class at six in the morning, feels quietly virtuous about it, then spends the following fourteen hours in a chair. Desk, car, sofa, bed. The workout is real. The virtue is real. But over the last decade or two, researchers who study how people actually move have started paying much closer attention to those other fourteen hours, and what they have found is genuinely interesting: the hour and the fourteen hours appear to be somewhat separate stories.

That is an idea worth sitting with, ideally while standing up.

Two different questions

For most of the twentieth century, physical activity research asked one question: how much deliberate exercise do people do? Structured, sweaty, scheduled. The familiar guidelines about moderate activity most days of the week came out of that work, and they are not wrong.

But cheap accelerometers — the motion sensors now in every phone and watch — let researchers ask a second question: how much does a person move in total, across an ordinary day? Not what they did for exercise, but what their body actually got up to between waking and sleeping.

The two answers turn out to be loosely related at best. Someone who does no formal exercise but works on their feet, gardens and walks to the shops can accumulate far more total movement than a gym-goer who then sits still until ten at night. And across large populations, total daily movement and prolonged sitting each seem to carry information the exercise question alone does not capture.

Where the 10,000 steps came from

Here is a fact that deserves more circulation than it gets. The 10,000-step target was not a research finding. It was, by all credible accounts, a marketing decision.

The number traces back to Japan in the mid-1960s, around the time of the Tokyo Olympics, when a pedometer was sold under a name translating roughly as “10,000-step meter.” The figure was memorable, it was round, and the Japanese character for 10,000 is pleasingly suggestive of a walking figure. A good name for a product. Not the output of a trial.

The target then did what good slogans do: it escaped. Workplace challenges, watch faces, the small talk of people apologising for being on 6,400 at four in the afternoon.

Researchers have since studied step counts properly, largely by strapping devices to very large numbers of people and following them for years. The broad pattern — and I want to be careful, because the specific numbers vary a good deal between studies and populations — is that the benefits associated with walking appear to begin well below 10,000 steps, and that the curve tends to flatten somewhere in the middle thousands rather than climbing indefinitely. For older adults in particular, the point at which extra steps stop buying much extra benefit seems to arrive lower than the slogan implies.

The practical translation is not “10,000 steps is a lie.” It is more forgiving than that: if you are currently on a few thousand steps a day, the meaningful gains appear to sit in the next couple of thousand, not in a distant round number you will never hit and will therefore stop trying for.

The part where I tell you what this evidence cannot do

Almost everything above comes from observational research. Researchers measure how much a large group of people move, wait some years, and see what happened to them. Nobody randomly assigns half a population to sit down for a decade.

This matters, and it matters in a specific direction. The most serious objection is reverse causation. People who are becoming unwell move less — often one of the earliest signs of a developing illness, sometimes years before diagnosis. So when a study finds that low daily movement is associated with worse outcomes, part of what it may be observing is illness quietly reducing movement, rather than low movement producing illness.

Good researchers know this and try to handle it, usually by discarding the first several years of follow-up data on the theory that early illness has had time to show itself. It helps. It does not fully solve the problem, and honest authors say so.

A second wrinkle: people who move more differ from people who do not in many other ways — income, occupation, housing, neighbourhood, sleep, social connection, whether their work is standing or sitting. Statistical adjustment can account for the factors that were measured, not the ones that were not.

So the accurate statement is this: the association between everyday movement and better long-term health outcomes is consistent, large, and found across many populations and methods, which is genuinely impressive. It is not the same thing as a demonstrated cause. Anyone quoting a precise percentage by which your walking will change your fate is telling you something the evidence does not support.

What is oversold

A short and unglamorous list.

Standing desks. Standing is not exercise. Replacing sitting with standing changes little compared with replacing sitting with moving. A desk that gets you shifting position may earn its keep; one that turns you into a statue at a different altitude probably does not.

“Sitting is the new smoking.” A slogan, not a finding, and a bad one. The risks are not comparable in magnitude, and the phrase mostly makes sedentary people feel wretched, which has never once caused anybody to move more.

Step-count precision. Consumer trackers are reasonable at counting steps and poor at estimating intensity, energy expenditure and sleep. Treat the number as a rough trend line, not a measurement.

The idea of a threshold. There is no magic line below which you are sedentary and above which you are saved. It looks like a gradient, and the steepest part — where change appears to matter most — is at the very bottom, among people doing almost nothing. Good news, if you are starting from very little.

Practical things that are not “take the stairs”

The trick is attaching movement to things you already do, rather than adding a new obligation to a life that has enough of those.

  • Move the kettle, metaphorically. Put one frequently used thing — the bin, the printer, your water glass — somewhere slightly inconvenient. You will make dozens of extra short trips a week without ever deciding to.
  • Take phone calls standing or walking. Voice calls are the last remaining activity that does not require you to look at a screen.
  • Break the sit, not the day. The evidence for regularly interrupting long sitting bouts looks better than the evidence for any particular daily total. A couple of minutes of moving every half hour or so beats one heroic block.
  • Use the ad break and the loading screen. Ninety seconds of walking about, ten times a day, is a meaningful amount of movement and requires no lycra.
  • Get off one stop early only if it is actually pleasant. Movement you resent does not survive winter. Movement attached to something you like — a podcast, a dog, a person, a decent view — survives years.
  • Do the errand the slow way. Walking to the chemist is not exercise; it is just how the errand gets done. That reframing does more for consistency than any app.

If brisk walking is not on the table

Much writing on this subject assumes a reader with functioning knees, no pain and an hour spare. That reader is a minority.

If you live with chronic pain, a mobility limitation, fatigue, or a condition that makes exertion unpredictable, the principle still applies but the currency changes. What seems to matter is changing position and interrupting stillness, and much of that can be done seated: shifting posture, moving arms and shoulders, ankle and leg movement, standing transfers where those are available to you, chair-based activity, water-based movement where access allows. Someone using a wheelchair accumulates upper-body movement no step counter will ever notice, which says more about step counters than about them.

Pacing — keeping activity below the level that triggers a flare, rather than pushing to a limit and crashing — is the established approach in several persistent-pain and fatigue contexts, and is worth discussing with a physiotherapist or your GP rather than improvising. “More movement” is not automatically better advice for every body.

The modest, honest version

Formal exercise is good and worth doing. But if you can only change one thing, change the shape of the other fifteen hours — sitting in shorter blocks, moving more often, walking places you would otherwise not walk. It is probably the higher-value change, and certainly the cheaper one.

It will not make you immortal, and nobody can tell you by how much it tilts the odds. It is, however, one of the few health behaviours that costs nothing, needs no equipment or subscription, and can be started in the middle of a paragraph.
